Introduction

Welcome to Gym 101. This is a goal-first guide to training and nutrition for beginner-to-intermediate lifters.

Start with the result you want, then choose the smallest effective plan that moves you there. Apply enough of the right stimulus, recover, measure the result, and adjust. Specificity, progressive challenge, recovery, sound technique, consistency, and sustainable planning matter more than copying an elite athlete's routine.

These recommendations are educational, not medical care. If you are pregnant, under 18, managing an injury or illness, taking medication, or recovering from an eating disorder, seek qualified individual guidance.

Nutrition

Vitamin K

Activates proteins involved in clotting and bone; it interacts importantly with warfarin.

Vitamin C

Supports collagen synthesis and wound healing and improves non-haem iron absorption.

Folate

Supports DNA synthesis and red-blood-cell production and works closely with B12.

Vitamin B12

Supports red-blood-cell formation, DNA synthesis, and the nervous system.

Vitamin D

Regulates calcium and phosphate and supports bone and muscle function. Test status when clinically indicated.

Sodium

Supports extracellular fluid balance, nerve impulses, and contraction; needs rise with heavy sweating.

Potassium

Regulates intracellular fluid balance, nerve signals, and muscle contraction.

Calcium

Supports bone structure, muscle contraction, nerve signalling, and blood clotting.

Magnesium

Helps ATP use, nerve and muscle function, and bone health. High supplemental doses may cause diarrhoea.

Selenium

Supports antioxidant enzymes and thyroid-hormone metabolism. Excess intake is toxic.

Iodine

Needed to make thyroid hormones that regulate metabolism, growth, temperature, and energy.

Copper

Supports iron metabolism, connective tissue, antioxidant enzymes, and the nervous system.

Zinc

Supports enzymes, protein synthesis, immunity, and wound healing. Avoid chronic high-dose supplementation.

Iron

Supports haemoglobin, myoglobin, oxygen transport, and energy enzymes. Vitamin C improves plant-iron absorption.

Water

Supports circulation, temperature control, and transport. Drink regularly and adjust for heat and sweat.

Fibre

Supports bowel function, satiety, and the gut microbiome. Eat varied plants and increase gradually.

Fat

Provides energy, essential fatty acids, and supports absorption of vitamins A, D, E, and K.

Carbohydrate

Supplies glucose and glycogen for harder and longer training. Adjust intake to activity.

Protein

Provides amino acids for muscle and tissue repair. Include a meaningful source at several meals.
